Injury Prevention: Smart Mobility and Warm-ups for Lifters

Why warm-ups and mobility matter

Many strength-related injuries come from poor movement patterns, muscle imbalances, or lifting cold. A focused warm-up increases blood flow, primes the nervous system, and rehearses movement patterns so you can lift heavier and safer.

Daily mobility habits (10–15 minutes)

  • Thoracic rotation: 8–10 reps each side to improve upper back mobility for better pressing and squatting posture.
  • Hip CARs / dynamic leg swings: 6–8 reps per leg to maintain hip mobility and reduce compensation in squats and deadlifts.
  • Ankle dorsiflexion drills: 10–12 reps per side to improve depth and knee tracking in squats.
  • Glute activation: 2 sets of 10 banded glute bridges or clamshells to prime the posterior chain.

5–8 minute pre-lift warm-up template

Use this before heavy sets to prepare your body:

  • 3–5 minutes light cardio (rower or bike).
  • Dynamic movement: leg swings, arm circles, hip openers.
  • Movement rehearsal: 2 sets of the main lift with an empty bar or 40–60% working weight, focusing on technique and breathing.

Common mobility limitations and fixes

  • Tight hips: Add couch stretch and pigeon pose post-workout.
  • Limited thoracic extension: Foam roll upper back and perform wall slides.
  • Weak upper back: Include face pulls and band pull-aparts to support shoulder health.

When to see a coach or physiotherapist

If pain persists beyond a few sessions, you experience sharp joint pain, recurring strains, or altered movement patterns, get assessed. Ironpeak’s coaches can screen movement, correct technique, and provide individualized mobility programs. Early action prevents small niggles from becoming long layoffs.
